Pace is the number runners actually train with, because it transfers between workouts of different lengths. Note that the race projections assume the same pace across all distances; in reality most runners slow a bit as distance grows, so treat the marathon projection as optimistic unless you train for it.

How it's calculated

Pace = time ÷ distance · Speed = distance ÷ time

Pace per mile equals pace per kilometer multiplied by 1.609. Race projections multiply the pace by each race distance: 5 km, 10 km, 21.0975 km for the half marathon, and 42.195 km for the marathon.

Worked example

A 5K finished in 27:30 is a pace of 5:30 per kilometer (8:51 per mile) and a speed of 10.9 km/h. At that pace, a 10K projects to 55:00, a half marathon to 1:56:02, and a marathon to 3:52:04.

Frequently asked questions

What is a good running pace for a beginner?

Most beginners run somewhere between 6:30 and 8:00 per kilometer (10:30 to 13:00 per mile). Pace improves quickly in the first months. The pace you can hold while speaking full sentences is the standard easy-run guideline, whatever number that is for you.

Why is my race projection too optimistic for the marathon?

Holding a 5K pace for 42 km is not physiologically realistic. Rules of thumb like Riegel's formula add about 6% time per doubling of distance. A marathon typically runs 20 to 30 seconds per kilometer slower than your half marathon pace.

How do treadmill paces compare to outdoor running?

A flat treadmill is slightly easier than outdoor running because there is no air resistance. Setting a 1% incline is the common way to make treadmill effort match road effort at typical training speeds.

Should I train by pace or heart rate?

Both work. Pace is precise on flat ground; heart rate adapts automatically to hills, heat, and fatigue. Many training plans mix them, using pace for intervals and heart rate for easy runs.
